Power & sport

Move fast, stay explosive and quick.

Power is strength done fast. Use lighter loads than you'd use for max strength, and focus on moving them quickly and cleanly.

Your plan at a glance

2 days a week

A few explosive moves plus some general strength.

Moderate loads

Roughly 30–70% of your max — light enough to move fast.

Move it fast

Drive the lifting phase quickly; lower under control.

Short, sharp sets

Keep reps low (about 3–6) so every one stays fast.

How hard should it feel?

Stop each set when you could do about 2–3 more good reps — the sweet spot the research points to. It's hard enough to build strength, but leaves a margin for good form. Training all the way to failure doesn't add extra benefit, and can raise the risk of strain.

What a week looks like

Two sessions — jumps, throws or fast lifts, paired with a little steady strength work.

Your sample workout

The moves change with your equipment, but the plan above stays the same. Pick what you've got and grab the matching routine.

Squats, push-ups, lunges, glute bridges and planks. Make moves harder by slowing down, pausing, or working one arm or leg at a time.

Can't do it all? Do a little.

Two short sessions a week gives you almost all of the benefit — the biggest step is simply starting. Build from there, at your own pace.
