Build muscle
Add shape and size, session by session.More weekly volume means more growth — up to a point. Build toward the higher end and keep every rep controlled.
Your plan at a glance
3 days a week
Extra sessions make the weekly volume easy to reach.
Build to 10–20 sets / muscle
Add sets gradually; returns taper near the top end.
6–20 reps, your choice
Vary the rep range — all of it builds muscle.
Emphasise the lowering
Slow, controlled eccentrics add a little extra.
How hard should it feel?
Stop each set when you could do about 2–3 more good reps — the sweet spot the research points to. It's hard enough to build strength, but leaves a margin for good form. Training all the way to failure doesn't add extra benefit, and can raise the risk of strain.
What a week looks like
Three sessions — an upper/lower or push-pull-legs split makes the volume easy to spread.
Your sample workout
The moves change with your equipment, but the plan above stays the same. Pick what you've got and grab the matching routine.
Squats, push-ups, lunges, glute bridges and planks. Make moves harder by slowing down, pausing, or working one arm or leg at a time.
See the bodyweight workout →Loops and tube bands cover pushes, pulls, squats and presses. Step wider or shorten the band for more resistance — cheap, light and travel-friendly.
See the band workout →A pair or two handles almost everything — presses, rows, squats, lunges and curls. Adjustable dumbbells save space and let you add small jumps.
See the dumbbell workout →Machines and free weights let you add small, precise increases in weight — handy when you want to keep progressing over the long run.
See the gym workout →Can't do it all? Do a little.
Two short sessions a week gives you almost all of the benefit — the biggest step is simply starting. Build from there, at your own pace.
